What happens to your nervous system after you push yourself as hard as you possibly can?
Immediately after intense exercise, your body is still in a highly activated state. Your heart is pumping fast, your breathing is heavy, and your nervous system has to shift from "go" mode back to recovery mode. This transition matters – especially for athletes, military personnel, or anyone who needs to recover quickly between bouts of effort.
A 2026 study by Jones and colleagues investigated whether something remarkably simple could influence this process: structured breathing immediately after maximal exercise. The researchers compared two techniques – box breathing and cyclic sighing – with normal, spontaneous breathing. They also wanted to know whether body composition (body fat or muscle mass) influenced recovery.

The study involved 52 ROTC cadets – young, physically active military trainees with an average age of 20. They were split into three groups:
- One group did box breathing (19 participants)
- One group did cyclic sighing (17 participants)
- One group just breathed normally (16 participants)
Everyone completed a maximal rowing test – they rowed as hard as they could until they couldn't keep going. Immediately after finishing, they did their assigned breathing technique for three minutes while continuing to row at a much lighter intensity.

Both box breathing and cyclic sighing were associated with higher HRV during recovery compared with normal breathing. In other words, people who did structured breathing showed better nervous system recovery markers.
The breathing technique explained roughly 20% of the differences in HRV between participants – a meaningful finding.
Heart Rate Recovery
This is the surprising part. Heart rate recovery was not significantly different between the breathing groups. Everyone's heart rate came down, but the breathing technique didn't seem to speed it up.
So, while the breathing groups showed better HRV, their heart rates didn't drop faster.
Body Composition
Neither body fat percentage nor muscle mass significantly influenced recovery in this group. In other words, how much body fat or muscle someone had didn't predict how well they recovered after maximal exercise.
3. The Breathing Techniques
Here is how the two structured breathing techniques worked in the study:
Box Breathing
A 4-4-4-4 pattern: breathe in for 4 seconds, hold for 4, breathe out for 4, hold for 4. During the study, participants worked toward about 4 breaths per minute.
Cyclic Sighing
A pattern of about 5.5 breaths per minute: a deep inhale, followed by a second short inhale, then a long, slow exhale. This pattern has been studied previously for its calming effects.
Spontaneous Breathing
The control group simply breathed naturally with no instructions.
One nuance: The overall statistical picture wasn't completely straightforward. The main effect of breathing on recovery became significant only after accounting for muscle mass in the analysis. This means the evidence is suggestive rather than definitive – but the pattern was consistent across both breathing techniques.
4. A Physio's Perspective: Why This Matters for Pain
As a physiotherapist, I spend a lot of time thinking about the nervous system. And not just in the context of exercise recovery – but in the context of pain.
Pain, at its core, is not simply a measure of tissue damage. It's a reflection of how threatened your brain and nervous system feel. The more heightened your nervous system is – the "fight or flight" state – the more sensitive you may become to pain signals. This is why two people with the same injury can have wildly different pain experiences.

So when I see research like this, it gets my attention. Not because it proves that breathwork is a cure-all, but because it points to something I am always looking for: simple, accessible ways to help calm the nervous system down.
Whether someone is recovering from a tough workout, dealing with persistent pain, or just trying to manage the stress of daily life, techniques that shift the nervous system towards a more restful state are valuable tools. And breathing techniques – box breathing, cyclic sighing, or any other variation – are among the simplest and most accessible tools we have.
In my clinical experience, I have seen patients with chronic pain benefit from incorporating breathwork into their recovery plans. It's not a replacement for exercise, manual therapy, or other treatments. But it can be a powerful complement – a way to turn down the volume on a heightened nervous system so that the other interventions can work more effectively.
The Clinical Takeaway: If you are dealing with persistent pain, it is worth considering not just what is happening in your tissues, but what is happening in your nervous system. Techniques that calm the system – like structured breathing – may help reduce the sensitivity that keeps pain alive.
This study adds to a growing body of evidence that breathwork can influence the nervous system in measurable ways. The fact that it was associated with higher HRV – a marker of better nervous system recovery – is consistent with what we see clinically when people learn to down-regulate their stress response.
Of course, more research is needed. The study was small, and the participants were a specific population. But from where I sit, the signal is interesting enough to pay attention to.

So, what can we take away from this?

If you are someone who likes to push yourself hard and you want to optimise your recovery, trying a few minutes of structured breathing after your workout probably won't hurt – and it might help. It is simple, costs nothing, and has very few downsides.
