"You do not have to get sore. Beginners will be sore, sorry not sorry. But over time, soreness gets in the way of your performance. It decreases force production."

The goal is to have a sufficient stimulus to disrupt homeostasis, not to brutalise yourself. Starrett shares a personal example: he recently discovered he needed iron and omega-3 supplementation. After addressing this, he gets less sore from his training.

"Did all that soreness change your bone density? Did you get stronger? You are just sore. You did a bunch of work and are sore. Again, you have not moved the needle; you have just created a lot of noise."

Range of motion and fundamental tests

The sit and rise test: Lower yourself to the ground cross-legged without falling, then stand back up without putting a knee or hand down. This test is a powerful proxy for overall functional capacity and has been associated with longevity.

Shoulder internal rotation: With your elbow bent at 90 degrees and arm parallel to the ground, you should be able to rotate your hand up to 90 degrees and down to your hip (when lying on the ground) without your shoulder coming forward.

"Your range of motion is the one part of your physiology that does not have to change as you age. Muscles and tissues are like obedient dogs. They adapt and readapt. It will be slower than when you were 17, but you can reclaim that position and shape."

The warm-up: more than just preparation

Starrett views the warm-up as an opportunity to feel better, not just prepare for exercise.

"Who am I today as I show up at this gym? Your range of motion is a moving target - like a credit score. You are touching base with how tired you are, how springy you are. You are getting to know this carcass today."

A good warm-up should:

  • Get you hot and sweaty

  • Remind the brain of fundamental movement patterns
  • Be an opportunity to add play and exploration
  • Include breath work and activation

One example from French free divers: during a simple warm-up, take a 10-second inhale, then a maximum breath hold on that inhale. Recover with nose-only breathing. Repeat every minute.

Why does this matter? High levels of CO2 allow you to strip oxygen off haemoglobin. If you can train your brain stem to handle high circulating CO2 levels, you can tolerate higher workloads and get more work done while feeling less stressed.

"It is the CO2 that is triggering the breathing response. That is very trainable. You can suddenly get a lot more work done and feel better and less stressed on your body if you can handle those high CO2s."

Practical application: "At Berkeley, we try to have seven hypoxic events before we compete. We jump rope and hold our breath and put a little bit of that hypoxic load on. Later on in the pool or doing something of consequence, it is a lot easier."

Youth sports and athletic development

Starrett is critical of what he calls the "industrial youth sport complex." Most kids drop out of sports by age 13 because it is not fun anymore. Injuries are through the roof.

Key principles for youth athletes:

  • Prioritise sleep - 8-10 hours minimum. No study says a child needs less than that.
  • Prioritise nutrition - kids are chronically underfuelled, relying on energy drinks and reactive snacks.
  • Do not specialise too early. Sampling multiple sports develops motor skills and problem-solving.
  • Free play does not exist anymore. Parents need to create environments for it.
  • Strength training can start early, but focus on bodyweight control, jumping, landing, and tumbling - not heavy loading.

"Norway does not keep score with kids until age 13. They have national programs that work on development so kids love it and continue to move. The goal is the most kids for the longest."

Starrett also notes that children's bones are softer than they used to be. Surgeons now hand-turn drills for ACL reconstructions because the cortical bone is so soft. This demineralisation is a real concern linked to lack of movement and loading.
