Have you ever heard the idea that your body can only "use" 20–30g of protein at a time? That might be a myth.

Recent research suggests our bodies can digest and absorb substantially more protein than this. So the more relevant question might actually be: How much protein per meal is optimal for building muscle?

While my work as a physio does not afford me the luxury of advising on an individual's protein intake, I'm as interested as the next person to take on board what the latest research reveals.

So let's summarise what they found and what they recommend.

1. Debunking the 20–30g Protein Myth

A long-held misconception about protein intake is that there's a limit to how much protein the body can absorb. From a nutritional standpoint, the term "absorption" describes the passage of nutrients from the gut into your bloodstream.

After you digest a protein source, the individual amino acids are transported through your intestinal wall, enter your bloodstream, and almost all become available for use by your tissues.

This research paper suggests that the limit of 20-30g of protein comes from studies using fast-digesting proteins without any other food. They explain that these findings may not tell the whole story, because they don't account for how other foods or slower proteins can change the way your body uses the protein you eat.

2. What the Evidence Shows

Acute Studies: Higher Doses, Greater Response

A widely cited study provided 80g of whey protein in different patterns over 12 hours. Muscle protein synthesis was greatest when people had 4 servings of 20g every 3 hours – but total protein intake was only 80g for the whole day, far below what's needed to maximise muscle growth in people who train regularly.

More recent research found that muscle protein synthesis was about 20% higher after consuming 40g of whey compared to 20g following a full-body workout. The researchers believe that working a large amount of muscle mass creates a greater demand for amino acids, which a higher dose can better satisfy.

Another study looked at 40g vs 70g of beef protein in a mixed meal. The higher dose promoted a significantly greater whole-body anabolic response, largely by reducing protein breakdown. This suggests that when protein is consumed as part of a normal meal with carbs and fats, the slower digestion and absorption may allow your body to make better use of larger doses.

Longitudinal Studies: Total Daily Intake is Key

The overall body of evidence shows that for maximising muscle growth from resistance training, your total daily protein intake is the most important factor. Aim for at least 1.6g per kilogram of body weight per day. But this isn't a hard ceiling – some people may benefit from up to 2.2g/kg/day, depending on their goals and training status.

Using a sophisticated isotope tracing method, researchers found that consuming 100g of protein resulted in a greater and more prolonged anabolic response (lasting over 12 hours) compared with 25g. This shows a clear dose-response relationship, with minimal oxidation of excess protein – challenging the idea that the body "wastes" protein intake above ~30g.

  • Total daily protein: Aim for at least 1.6 g/kg/day (e.g., ~112g for a 70kg person). Some people may benefit from up to 2.2 g/kg/day depending on goals and training.
  • Per-meal target: Aim for 0.4 g/kg/meal across a minimum of four meals to reach 1.6 g/kg/day.
  • Upper per-meal intake: If you're aiming for 2.2 g/kg/day over four meals, that works out to a maximum of 0.55 g/kg/meal.
  • Protein quality: High-quality proteins like whey, casein, egg, and meat provide all essential amino acids. Mixed meals (protein with carbs and fats) may slow digestion and improve utilisation.
  • Individualise: Age, training status, lean body mass, and total calorie intake all influence your optimal protein intake.

The idea that your body can only "use" 20–30g of protein per meal is a myth that has been thoroughly debunked by the scientific literature. Your body can digest, absorb, and utilise substantially more protein than this for muscle-building purposes.

While acute studies have shown that higher protein doses result in greater amino acid oxidation, this is not the fate of all the additional ingested amino acids – some are indeed utilised for tissue-building.
