If you value your teenager's sleep quality, you'd already know the challenges associated with getting them their required 8-10 hours. Staggeringly, more than 50-60% of adolescents aren't getting enough sleep on school nights, and this has the potential to affect everything from their mental health to their academic performance.
So the question is: what can we do to help them sleep more often - and with better quality?
Pleasingly, research published in Frontiers in Public Health looked at over 2,300 studies to find the highest-quality evidence on exercise and sleep in adolescents. After weeding out those that didn't meet strict criteria, they landed on eight randomised controlled trials involving 710 participants. And the results are pretty compelling.

How much exercise? The frequency question
The studies were split into two groups: those exercising three or fewer times per week, and those exercising more than three times per week. Both groups showed significant improvements in sleep quality. So even just a few sessions a week may make a real difference.
Interestingly, exercising more than three times a week didn't provide significantly more benefit than three times or fewer. The researchers suggest there might be a ceiling effect – once you hit a certain threshold, the additional sessions don't add much more. And for stressed-out teenagers with demanding schedules, more frequent exercise might actually cut into sleep time if they're exercising late in the evening.
How long should each session be?
This one seems relatively clear: sessions lasting more than 30 minutes were significantly more effective than shorter sessions.
The physiology makes sense here. Longer exercise sessions boost dopamine production, help regulate circadian rhythms, and allow for a greater drop in core body temperature afterwards – all of which may promote better sleep. Sessions in the 40-60 minute range appear to be the sweet spot based on this research.
How many weeks does it take?
The researchers looked at three timeframes: 3 weeks, 8 weeks, and 12 weeks. All three showed significant benefits, but the effect was progressively stronger as the intervention length increased. The 12-week mark produced the largest improvement.
There was a slight plateauing effect – the jump from 3 to 8 weeks was bigger than the jump from 8 to 12 weeks – which suggests the body adapts over time. But overall, longer-term exercise programs delivered the best results. So this may not be a quick fix – it's something that needs to be built into a longer-term routine.
Aerobic vs resistance vs combined
Aerobic exercise (running, walking, etc) significantly improved sleep quality. No shock there. Resistance training (strength work, Pilates) also showed significant benefits – in fact, its impact was even larger than aerobic exercise.
But here's the kicker – combined exercise (doing both aerobic and resistance together) didn't show a significant effect. On the surface, that doesn't make much sense. If both are good individually, surely combining them would be even better, right?
The researchers believe this comes down to the specific differences of the studies included. In the combined exercise trials, the intervention frequency was lower, and the sessions were shorter. When you're not doing enough of either type, you may not get the benefits of either. So, in theory, combined exercise may not be a waste of time – it may just not have been properly captured in these particular studies.
Why does exercise help with sleep?
The researchers walk through several mechanisms here, and it's worth understanding them.
First, there's the neurochemical effect. Exercise boosts endorphins, BDNF, and serotonin while dampening HPA axis reactivity. Essentially, it helps regulate the stress response and improves mood, which directly impacts sleep quality.
Second, there's the temperature effect. Exercise raises core body temperature during activity, and the subsequent drop afterwards helps signal to the body that it's time to sleep. This drop is larger with longer sessions, which may help explain why sessions over 30 minutes were more effective.
Third, there's the circadian rhythm effect. Regular exercise, particularly at consistent times, helps reinforce the body's natural sleep-wake cycle. For adolescents whose circadian rhythms are already shifting later, this reinforcement is particularly valuable.
Fourth, resistance exercise specifically appears to increase melatonin levels more than aerobic exercise – a newer finding that's been popping up in research. It also has a stronger anti-inflammatory effect, reducing pro-inflammatory cytokines like IL-6 while increasing anti-inflammatory ones. Since inflammation can disrupt sleep, this matters.
What this means for parents, educators, and clinicians
This research provides a solid evidence base for something that many people may already suspect – exercise helps adolescents sleep better. But it also provides some specific guidance on how to make it work.
Three times a week seems to be enough. You don't need to push for daily exercise to see sleep benefits, which is helpful for teenagers with busy schedules. But more than three times a week isn't harmful either.
Sessions would ideally be more than 30 minutes. This is the clearest dose-response finding. Shorter sessions still help, but the effect is smaller. Aim for 40-60 minute sessions.
Aerobic and resistance exercise both work. Resistance exercise actually showed a larger effect in this analysis, which is interesting and somewhat counter to conventional wisdom. Don't neglect strength work.
Combined exercise programs need to be well-designed. The findings here suggest that if you're combining aerobic and resistance work, you still need adequate frequency and duration. The combined programs in the included studies were shorter and less frequent, which likely explains the lack of significant effect.
A 12-week program is ideal. All three timeframes worked, but the 12-week programs produced the largest improvements. This isn't a quick fix – it's something that needs to be built into a longer-term routine.
This is a non-pharmacological solution with no downside. Exercise is safe, cheap, and has multiple other health benefits. Even if the sleep improvement is moderate, the additional benefits – improved fitness, better mood, stronger bones – make it worthwhile.
What I appreciate about this research is that it doesn't overpromise. Exercise improves sleep quality in adolescents – significantly, consistently, and across different types of exercise and different timeframes. But it's not a magic bullet. The effect sizes are meaningful, but they're not so large that exercise alone will fix everything.
The practical takeaway is this: if you're working with teenagers, encouraging regular, moderate-to-vigorous physical activity is one of the most effective things you can do to support their sleep. Three times a week, 40-60 minutes per session, a mix of aerobic and resistance work, and stick with it for at least a few months.
